
Unilateral exercises
Unilateral exercises train one limb or one side as the primary working side at a time. Examples include a one-arm row, single-leg knee extension, split squat, and single-leg Romanian deadlift. Bilateral exercises use both sides together, such as a barbell squat or two-arm row. Some staggered-stance exercises are only biased toward one side rather than strictly unilateral, so the working arrangement should be described accurately.
Training one side at a time can reduce the total external load needed, let each limb move through a comfortable path, increase the balance or stability demand, and make side-to-side performance easier to observe. It can also take longer because both sides need separate sets, and grip, balance, or local stabilization may limit the exercise before the target muscle does. Unilateral is therefore a task description, not a quality rating.
A 2025 systematic review and meta-analysis found no clear difference in muscle hypertrophy between unilateral and bilateral resistance training in the limited available evidence. Strength gains followed specificity: unilateral training favored unilateral tests, while bilateral training favored bilateral tests. Choose the format from the movement or sport you want to improve, the muscle stimulus, equipment, time, and tolerance rather than assuming one is universally better.
Unilateral exercises are often used when monitoring or addressing asymmetry. Start with either side consistently, record each side separately, and use a common technique and range. Matching the stronger side to the repetitions achieved by the weaker side can prevent an unintended volume difference, but different loads or volumes may be appropriate in a specific rehabilitation or performance plan. A unilateral exercise does not diagnose the cause of a difference or ensure that it will disappear.
Good exercise selection also considers support. Holding a rack during a split squat may reduce the balance demand and allow more force from the working leg; removing support changes the task rather than automatically improving it. Classify the variation by what actually bears load, and progress weight, range, control, or repetitions without letting the nonworking side quietly take over.
